Fitness articles tend to be about growing bigger, losing weight, or becoming more athletic.

However, once an adult is 35 years old, he or she begins considering fitness differently.

It really may be more about not getting tired climbing up the stairs than it is about lifting the heaviest weight in the gym. You might want to use shopping bags, play with your kids, or stand up or sit at your desk without stiffness.

That’s where having good functional strength is essential.

Functional strength is the ability to develop useful strength.

This is particularly beneficial for adults in Sri Lanka who sit for prolonged periods of time at work, commute by car or bus, and have limited time for formal exercise.

Why Sarcopenia Affects Sedentary Adult Health

Preserving muscle is more and more important as we age.

Loss of muscle mass and strength with age is called sarcopenia. More often in older adults, but habits that can protect the muscles can be developed much earlier.

One of the many factors that may exacerbate muscle loss is inactivity.

Fortunately, there is a way to help with strength training.

Recent studies still indicate that strength training is beneficial for increasing strength and physical function in older adults who experience muscle loss with aging. A 2026 systematic review showed that older adults with sarcopenia who did resistance exercise had better handgrip strength, walking speed, muscle-related measures, and sit-to-stand performance.

How Functional Resistance Supports Joints, Knees, and Lower Back

Muscles are important for carrying out your daily activities.

Consider going up and down stairs. Force your body up with your legs.

Consider removing a bag from the ground. All four of your hips, legs, back and core work together.

Consider bringing groceries. There’s a lot that’s involved in your grip, shoulders, arms, and core.

These are the types of movements that are emphasized in functional training.

It’s not doing all of the exercises super heavy. It’s a matter of developing proper movement patterns and slowly increasing strength.

The 4 Fundamental Movement Patterns Every Adult Needs

The Squat & Lunge Pattern

Squatting is a very helpful exercise to perform.

Squatting is done when sitting down and standing up from a seat. The same leg strength is required when climbing up and down stairs or up from the floor.

Begin with a squat on your chair.

Place feet comfortably apart in front of a chair. Move hips back and slide down slowly until in a chair. Then stand again.

Lunges can be incorporated in the future as your balance becomes more advanced.

The Hinge & Lift Pattern

The hip hinge exercise helps you learn to bend with your hips and maintain control of your body.

It can help you when you need to pick it up off the floor.

Rather than rounding your back and lowering your chest, imagine pushing your hips back as you move your spine forward into a comfortable position.

This is an exercise you can do without weights.

Once understood, one can add a light dumbbell or resistance band.

The Push & Pull Pattern

The upper body is trained through pushing/pulling movements.

Pushing is an easy example of pushing, such as a push-up. If a push-up on the floor is too difficult, perform it against a wall or table.

Resistance band rows are a good home workout for pulling.

These exercises work the chest, shoulder, arm and upper back muscles.

The Loaded Carry

If you already carry a shopping bag, it’s already functional training.

The practice of carrying a light weight for a short distance with an upright body can be done.

Use a comfortable weight. Go slow and low; relax shoulders.

The goal is to control the weight, not maximum weight.

The essentials of minimal equipment home-strength training.

Resistance Bands vs. Adjustable Dumbbells

There’s no need to have a fancy home gym.

Resistance bands are compact, convenient to store and ideal for a variety of rows, presses, squats and hip movements.

Adjustable dumbbells can also come in handy since they allow you to switch weights when you are getting stronger.

Either one will do for a beginner at home.

Use equipment that is really needed.

Utilizing Bodyweight Progressions

Your body can be your first piece of equipment.

Begin with Chair Squats, Wall Push-Ups, Glute Bridges, Lunges and Planks.

After you’ve mastered these, you can make them harder.

For instance, progress from a wall press-up to an elevated press-up and then a floor press-up.

Likewise, squats work.

Take it easy; don’t do the hardest version on day one.

Muscles require proper nutrition for repair and adaptation to training.

Many good protein sources already exist in Sri Lankan foods.

Protein can be obtained from Dhal, chick peas, fish, eggs, chicken, soya, milk and curd.

Need not rely on costly imported products.

Rice and curry dish can be modified with a reasonable portion of rice and some vegetables, dhal, and fish or eggs for protein.

Talk to a registered dietitian or other health-care professional before making significant changes if you have special dietary requirements or a medical condition.

Hydration Strategies for Tropical Heat & High Humidity

The heat and humidity in Sri Lanka can make exercising a bit more difficult.

Water is particularly significant if you are active or exercising, or if you are sweating a lot.

Sip fluids throughout the day, not waiting for thirst. Take fluids frequently during the day, not when very thirsty.

When exercising outdoors, try to do so during cooler times of the day, if possible.

Be mindful of the sensations in the body too. If you experience dizziness, unusual weakness, nausea or confusion, stop exercising and go to a cooler location.

A Simple Weekly Programme

Exercise programs for strength and conditioning don’t have to be hours long.

Monday:
30 minutes of strength training

Squats, rows, push-ups,s and hip hinges.

Tuesday:
Walking for 20-30 minutes.

Wednesday:
30 minutes of strength training.

Lunges, Band rows, Bridges, Carries

Thursday:
Easy walking and mobility

Friday:
30 minutes of strength training

Repeat the principal pattern movements.

Weekend:
Walking, stretching, activity of the home or another activity that is pleasant to do

Begin at a level that’s not too difficult.

This is not to build up your strength in the first week, but over the course of the month.

Mobility Matters Too

Active strength is just one component of staying active.

Take a few minutes every day to move hips, shoulders, upper back and ankles.

If you have a desk job, get up and move around periodically.

Simple shoulder circles, gentle hip movements and short walks between sitting sessions.

The following are some minor changes you can make throughout the day that can help keep you from feeling stiff and help you move around.

The Bottom Line

After 35, functional strength isn’t about looking 25.

It’s all about maintaining physical fitness.

Practice a leg workout to be able to go up the stairs. Develop upper body strength to lift and move items. Stabilize your core to control movements. Continue walking to maintain your regular level of activity.

Resistance training has been shown to have benefits in terms of strength and physical function, especially in older people.

There is no need for complicated equipment.

Begin using body weight exercises. Once ready, add resistance bands or weights. Consume well-balanced meals with a combination of foods that are already used in Sri Lankan cooking and drink plenty of water to cope with the tropical conditions.

Old age is inevitable.

It is not something that you have to just take.
